The Push Pull Legs Split: A Complete Guide for Faster Gains

The push/pull/legs split (PPL) has become the go-to routine for lifters who want structure, balance and enough volume to grow. Instead of random workouts, you group exercises by movement pattern — a simple system that scales from three days a week to six.

How the push/pull/legs split works

Every exercise falls into one of three categories based on the movement:

  • Push: chest, shoulders and triceps (bench press, overhead press, dips)
  • Pull: back and biceps (rows, pull-ups, curls)
  • Legs: quads, hamstrings, glutes and calves (squats, deadlifts, lunges)

3-day vs 6-day PPL

Run it once through per week (3 days) for a balanced full-body stimulus with plenty of recovery — ideal for beginners and busy schedules. Advanced lifters repeat the cycle twice (6 days) to double weekly volume and accelerate growth. Both work; choose based on your available time and recovery capacity.

A sample push day

  • Barbell bench press — 4 x 6-8
  • Overhead press — 3 x 8-10
  • Incline dumbbell press — 3 x 10-12
  • Lateral raises — 3 x 12-15
  • Triceps pushdown — 3 x 12-15

Why PPL is so effective

Grouping muscles by function means related muscles are trained together and rested together — you never fatigue your triceps the day before chest. This clean recovery structure lets you train hard, hit each muscle up to twice a week, and progress steadily. Log every session so you know exactly when to add weight.

The takeaway

PPL is popular because it's simple, balanced and scalable. Pick 3 or 6 days, hit each pattern with progressive overload, and let consistency do the rest. AlphaPulse can build and track a PPL routine tailored to your schedule.
