How to Do Pull-Ups: A Step-by-Step Progression for Beginners

The pull-up is one of the best measures of relative strength — and one of the most rewarding milestones in fitness. If you can't do one yet, don't worry: a structured progression will get you there.

The progression ladder

  • Dead hangs — build grip and shoulder stability
  • Scapular pulls — learn to engage your back
  • Negative pull-ups — jump up, lower slowly (5 seconds)
  • Band-assisted pull-ups — reduce load gradually
  • Full pull-ups — your goal

Train the supporting muscles

Rows, lat pulldowns and band pull-aparts all build the back and arm strength that pull-ups demand. Include them 2-3 times a week alongside your progression work.

Practise frequently

Pull-ups improve fast with frequency. Do a few quality attempts several times a week rather than grinding to failure once. Consistency and gradual overload are what build the strength.

The takeaway

Work through negatives and band assistance, strengthen your back, and practise often. Your first pull-up is closer than you think — then the reps add up quickly.
